90/10 Food Choices

Ryan’s Ladder, named after my buddy Ryan Chapman of  who created this plan and B.A.S.E. Training,  is a slightly modified version of Michi’s Ladder (created by Beachbody) and is intended for use during the 90/10 Nutrition Challenge Groups.  The purpose of the ladder is to divide food into 3 Tiers that can be used to guide your food choices throughout the day.  During the 90/10 Nutrition Challenge, participants aim to eat 90% of their daily calorie total from the Green Light Tier while allowing 10% to come from the Yellow Light Tier and nothing from the Red Light Tier.

This is not a complete diet, I hate that word anyway, plan but rather a food guide that allows you to look for foods in higher Tiers to substitute for foods that you may be eating on a regular basis from the lower tiers.  This system works especially well during the 90/10 Nutrition Challenge as the participants are able to see where foods fall that they would normally plan to eat and what foods they can substitute for them to meet the 90/10 ratio that they are aiming for in the challenge.

Remember, I lost 100lbs and that was by changing how I ate drastically.  Eating is of fundamental importance in losing weight and being healthy.  If you feel sluggish, have low energy, just don’t feel like you look your best or want to live a long healthy life you MUST nail your nutrition down pat.  This is the way to do it.

Some Additional Guidelines

Just like with any nutrition program, using Ryan’s Ladder takes some common sense as well.  Here are just a few guidelines for using this ladder:

1)  The ladder does not give any guidelines for variety in eating.  For instance, you could eat only bananas every day and be eating in the highest Tiers of this ladder.  Obviously, this is not the intent of the ladder.  Make sure you are getting something from each category at every meal and eat with variety because that is the spice of life.  Try starting with a veggie, then adding a protein, and then a little healthy fat when planning a meal from the upper Tiers.

2)  Along the same lines, I have left some foods in the upper Tiers that have some nutritional value but also can be dangerous if overused.  For instance, I have cheeses and 100% whole wheat bread in the upper tiers.  This can easily be misused and cause you to gain weight.  Vegetables can usually be eaten without worrying too much about quantity.  However, things like cheese, bread (and other grain items), yogurt, avocados and nuts (to name only a few) should not be eaten in this manner.  Use those items that are more calorie dense and contain high amounts of fat and carbs in a controlled manner.  Use guideline 1) to help.

3)  Food that is in the upper Tier, Green and Yellow, but is deep fried is automatically dropped to the Red Light Tier.  Eating deep fried veggies is not a Green Light Tier choice.  Foods should be grilled, baked, boiled, broiled, poached, or lightly sauteed to remain in their listed Tier.

4)  If there is a food that you can’t seem to find on the ladder, you can often find it’s closest counterpart and you will likely be in the same Tier.  However, you can always email jobrandes@overactivelife.com for judgement call on what Tier a food falls into.  Also, if it really isn’t on the Tiers, the reality is that the food is probably a lower (Red or Yellow) Tier food.  Most of the whole foods available today are covered in the Green Light Tier and categories for the non-whole foods are covered in the lower Yellow or Red Tiers.

10 Rules of the 90/10 Nutrition Challenge

So as I mentioned before my buddy Ryan of B.A.S.E. Training came up with this 90/10 plan so you will see his name a lot here as he gets all the credit for it.  He designed this whole thing so I am not renaming this challenge or any of this stuff, he did it and he gets the credit.  Given that, let’s share the 10 rules he wrote up for being a part of the 90/10 nutrition challenge group.  This will give you a better idea of what you are getting into if you decide to join one of these groups now or in the future.  We will primarily be using Ryan’s Ladder (a modified version of Michi’s Ladder) as our basis for nutrition as you will see.

The Rules

Rule 1:  There is no one way that is the best way to eat for everyone. Some things work well for some and not for others.  If the guidelines given by me aren’t specific enough or the methods don’t suit your needs (for good reasons…not just because you don’t want to), we can discuss another way of eating that will still match the intent of the challenge and will work better for you.  Ryan’s Ladder is an excellent guideline that should work well for almost everyone and will get results the way this challenge is designed, but I do understand that some people have special needs.

Rule 2:  You must eat 90% of your daily, weekly, monthly and challenge intake from the  Green Light Tier of Ryan’s Ladder.  Percentage should be done by a total percentage of calories.  In other words, for every 100 calories consumed, 90 calories should be from those Tiers.  Yes, this means that you need to count calories for this challenge.  If you do not use myfitnesspal.com for counting calories, check it out, it works very well.  You can download the app too, very handy for on the go.

Rule 3:  The remaining 10% of your daily, weekly, monthly, and challenge intake is ALLOWED to come (not SHOULD come) from the Yellow Light Tier.  Again, this is by total percentage of calories consumed.

Rule 4:  NONE of your intake should come from the Red Light Tier during this challenge.  If you choose to break this, it should be a conscious decision for a special occasion and you need to be willing to admit it to the group and prepare to be scolded for it.  Try not though, it’s only 60 days (or 30 depending on the challenge)

Rule 5:  Understand during this challenge that no one is going to be perfect, including me, it’s tough.  However, everyone should be honest.  The group needs to hear when you messed up as well as when you did well.  Use the group page on Facebook to communicate with your fellow challengers, encourage, ask for advice, and support each other.

Rule 6:  There will be some foods that are not clearly in a Tier or are not listed.  It is likely that if a food is not listed or there isn’t something close enough on the ladder then it is probably not a good food to eat.  However, this may not always be the case.  In those cases (which should be very few), you can either make the judgment call yourself or you can get in touch with me or the group to get an opinion.

Rule 7:  Have a plan for when you are going to have your Shakeology so you are sure to get it in every day.  I drink mine first thing in the morning right when I get to work but the important thing is to have a plan.

Rule 8:  Commit yourself fully to this challenge.  If you are not active in the FB group, I will be tagging you in posts and asking what you are up to.  This is only 60 days, so be active and be honest and be a part of this challenge.  You owe it to yourself as well as to your fellow challengers…they are depending on your support and are planning to support you.

Rule 9:  Get rid of the junk in your house before the challenge starts.  No, I don’t mean eat it all.  If you have to, throw it away!  Yes, just get rid of it.

Rule 10:  Talk to your spouse or significant other or even roommates about this challenge before it starts and let them know what you are doing (get them involved too maybe).  At least that way you will have a fighting chance of getting some support from them…or at least not sabotage.  This is very hard if you do not have a supportive family.  Trust me!!  Make sure they are on board with you and even if they do not do it make sure they don’t “poke the bear”.

Some other things to think about:

– Take before photos

– Post photos of your meals to the group

– Announce weight loss throughout the challenge

Should You Be Working Out with Others?

Whether you’re one part of an overweight or even fit couple, or single and looking to get in the best shape of your life, you might find it tough to stay motivated. Our lives are hectic and busy. It’s easy to slip into habits that keep us from getting out to the gym, and even easier to turn to those fattening foods that are so tempting.

So, what can you do to keep yourself motivated? Working out with others is one of the best ways to get started. In this post, we’ll cover:

  • Why it’s important to have an accountability partner
  • Benefits of having a motivation or accountability partner that you might not have thought about
  • How we, your Team Beachbody Coach can help you find workout partners and keep you motivated

The Importance of Having an Accountability Partner

Okay, you may have started working out with your partner but find that you’re not making the progress you had hoped for. You may be skipping workouts or eating the wrong foods. It’s easy to sit down and talk to each other about the changes you need to make in your life, but it’s difficult to actually stick with them.

While working out with your partner might seem like a great idea, it often turns out to sabotage the whole plan. You and your partner enabled each other’s bad health behaviors in the first place. It’s almost impossible to break free of these patterns, unless you look for help elsewhere.

Working out with another couple, or even another person, can help to keep you accountable. When you know that someone will be relying on you for their own motivation, you’re less likely to skip your workout. If it’s your spouse, though, you’ll probably justify skipping tonight’s workout because you have another movie from Netflix that you just have to watch.

Those sorts of behaviors just won’t cut it.

Surprise Benefits of Having an Accountability Partner

Not only will you be more likely to get to your scheduled workouts, but you’ll also be less likely to “cheat” when it comes to your nutrition. How?

Keep a nutrition journal and trade them each week with your accountability partner. It might seem like a lot of work, but it really only takes a few minutes each day. When you know that someone else is going to be looking at what you’ve been eating, you’re less likely to turn to junk food.

You’ll also be driven to try harder during your workouts when you have a motivational buddy to compete with. Seeing who can complete the most reps during an Insanity or TurboFire workout will ensure that you try your hardest during each session.

Don’t worry, though, if your accountability partner seems to be doing a lot better than you. Just keep on focusing on doing better than you did last week, and aim to beat them during the next workout session. You’ll see that you get better with each work out, even if you never actually do better than your partner.

Finally, your accountability partner will provide emotional support. It can be very challenging to make drastic changes to your lifestyle. Even if you would consider your current level of fitness acceptable, getting to that next level can be trying.

When you have a motivational partner that’s going through the same experience as yourself, you’ll find it a lot easier to stick with the plan. Hearing encouraging words from someone who’s “been there, done that,” is extremely helpful.

Pre-workout Food for Best Results

I’m always asked about pre-workout food before programs like P90X, Insanity or TurboFire so here goes.  When it comes to adopting a great workout routine that gives you the results you want, it is only natural that you incorporate a different way of eating along with that routine. When you are following a fitness and wellness program, you certainly understand the need for optimal nutrition; however you might not know exactly what to eat or what to avoid before you workout.

The first and most obvious rule of thumb about pre-workout food is to avoid anything heavy, such as high fat or high fiber foods that will just sit in your stomach. While high fiber foods are great for a healthy diet in general, they keep you full-feeling and sit in the stomach for awhile after you eat. Eating high fiber foods just before a workout will really slow you down and could make you feel sick. Save the high fiber for well after your workouts or well before.Pre-Workout-Food

Optimally, pre-workout, you want to eat foods that will enable you to burn calories and also make you feel more energized while working out. When you are in the middle of a strengthening or high cardio workout from Beachbody or any other workout regimen, you will need the extra fuel in your system just to safely keep up. When you don’t eat or drink sensibly and then work out (or worse yet, you work out on an empty stomach first thing in the morning), you actually run the risk of depleting muscle mass instead of building it. You also may set yourself up for actually slowing your metabolism as your body struggles to find fuel for the workout you are putting it through. If you are doing P90X or Insanity to lose weight, the last thing you want to do is slow down your metabolism. While it may seem counter-productive to eat before working out, you simply have to eat to give you’re the necessary fuel to work out effectively, build muscle mass and lose any weight.

Your best pre-workout food to eat about an hour or a half hour before a workout should contain protein or complex carbohydrates. Some ideas of pre-workout snacks or light meals can include a banana, hummus and multi-grain crackers, celery and peanut butter, apples and a handful of nuts (such as almonds), fruits, and an energy bar.

Good Fats Vs Bad Fats: Just the Facts on Fats

There’s plenty of talk about fats. It’s actually the a huge popular topic when discussing fitness and healthy nutrition. Sadly, most people feel that simply eliminating fat from their diet will help them lose weight.  There are good fats vs bad fats and the key is to learn about them both.

This could turn out to be a huge mistake, though. If you completely cut fat from your diet, there are serious health repercussions. There are fats that are important for digesting certain vitamins, some that help to keep our skin soft and smooth, and others that are absolutely required for normal biological functions.good fat bad fat

But, with everyone blaming the obesity epidemic on fats, it can be easy to get mixed up. In this guide, we’ll set the record straight with some simple facts on fat.

Bad Fats – Why You Must Avoid Them

Saturated fats are your worst enemy when you’re trying to improve your appearance. They clog your arteries, go straight to your thighs (uh oh!), and have even been related to an increased risk of developing breast cancer.


But they taste so great, well kinda! You’ll find them lurking in just about every delicious snack or meal that you eat, but they’re particularly plentiful in fried foods, baked goods (cakes, cookies, pies, pastries), and red meat.

They’re also calorie-dense. Each gram of fat contains 9 calories. Carbohydrates, by comparison, have only 4 calories per gram. Carbohydrates have been demonized in the last few decades, but they’re nowhere near as calorie-dense as saturated fats.

It will be impossible to cut them from your diet completely, though. They’ve also been shown as an essential part of a balance diet in studies performed by Harvard. Pay attention to the amount of saturated fats in your diet to make sure that they don’t make it more difficult for you to get into the best shape of your life.

Trans fats are the absolute worst enemy of anyone hoping to build an awesome body. They’re also known as hydrogenated fats, and they’re found in plenty of processed foods. You might love eating special edition holiday Oreos but they’ve got way too many trans fats to be eaten regularly.

Thankfully, food-label laws have made it easier than ever for us to identify the foods that are high in trans-fats. Look out for them and make sure to avoid them all together, if possible.

Good Fats – Why Do You Need Them?

You might feel like a department of homeland security employee who just heard that there are “good terrorists.” You can’t possibly imagine a world in which fats could do anything good for your body. But, as outlined above, they’re essential for biological functions.

Unsaturated fats also provide several additional health benefits. Monounsaturated fats can help to lower your bad cholesterol levels (LDLs) while improving your good cholesterol levels (HDLs). Polyunsaturated fats are also known to help with this process, but provide additional health benefits.good fat

For instance, they provide an abundance of Omega-3 fatty acids (when consumed through sources like fish, oils, nuts, or seeds). These are essential fatty acids that are important to proper neurological functions, metabolic processes, and the production of certain oils in our body.

You can’t produce omega-3 fatty acids, so you’ll have to consume them from an external source. Polyunsaturated fats deliver.

Make it Simple – Get Rid of the Bad and Keep the Good

Abs Are Made in the Kitchen – You Earn a Six Pack from Eating Well

One of the benefits of getting into great shape is having a body that looks great. Most people consider a six pack to be the most important part of a sexy physique. But, if you’re working out and not experiencing results, it may be that you’re just not eating properly.mens six pack abs

Working out can help to keep us looking great. It’s an essential component for anyone looking to sculpt their body. But all by itself, working out won’t do more than improve your health. While we all want to feel our best, spending hours in the gym working out or doing our wonderful Beachbody workouts without visible results can really eliminate your motivation.

Learning how to eat to increase your chances of showing your abs is essential. In this post, I’m going to cover:

  1. Three eating habits that are keeping your abs from showing through
  2. What you should eat instead, so that your melt that belly fat
  3. A great program that can help jump start your journey towards having killer abs

Three Eating Habits that Hide Your Abs

It’s simple to understand how you develop abs. You lose fat and gain muscle. But if you’re working out on a regular basis, you might wonder why your abs aren’t haven’t shown up yet. It probably has to do with the eating habits that are left over from before you changed your lifestyle to focus on fitness.

The first is eating late-night snacks. There are a number of reasons why you shouldn’t eat before you going to bed – you’ll get better rest, wake up earlier, and have more energy. The biggest challenge with eating before bed, though, is that you’re filling your body with calories just before it goes into a low-metabolic state.

This means everything that you eat before you go to bed is more likely to end up stored as fat. Don’t eat anything three hours before you go to bed. It’s as simple as that.

The second bad habit you probably have is eating “three square meals” a day. You need to divide your caloric intake between six meals. Ideally, each meal should be two hours apart. It can be tough to eat like this, but it has great benefits when it comes to boosting your metabolism.  Check that P90X Nutrition Plan or your Insanity Nutrition and you will notice that you won’t be eating “three squares” a day.

The third bad eating habit that most people have is simply eating the wrong things. I’m not going to tell you to cut out carbohydrates or deserts. That would be totally insane! But, you do need to focus on making each meal well balanced.

Bonus Tip – avoid red meat! It’s best that you find your protein through sources like chicken and fish. They’re lean proteins, and they’re less likely to collect in your digestive tract. One of the reasons so many people seem to have large bellies is because of the red meat that’s collected in their gut. Limit your consumption of red meat to no more than once every ten days to see amazing results.

What You Should Eat to Melt the Belly Fat

There’s no miracle food that burns more calories than it puts in your body. Sure, broccoli, brussel sprouts and other forms of roughage (like lettuces and cabbage) can help to jump start your metabolism and digestive process, but they’re just not going to help you burn calories.female six pack

Instead, you should focus on eliminating the processed foods that probably make up the majority of your diet. Build your entire diet around organic alternatives to the foods you’re used to eating, and you’ll see that you experience results in no time at all.

5 Quick and Easy Snacks That Are Healthy

If you’re hoping to get in great shape, then you’ll need to focus on eating healthy, too. It can be tough, though, as our lives are rather hectic. Finding the time to prepare many of the healthiest snacks can prove to be all but impossible. Use these five quick and easy snacks to keep your metabolism running at high speed.

Super Scrambled Eggs

Combine three eggs, 1/3 cup grass-fed organic milk, ¾ tablespoon of salt, 1/8th table spoon of pepper, and ½ tablespoon of Worcestershire sauce.

Beat the eggs, milk, and seasonings together. Fry for six to eight minutes. Stir often.

This you can double the ingredients to provide a healthy, protein-rich breakfast for two.

Breakfast on the Run

Combine two whole frozen bananas, a cup of milk, a half cup of plain yogurt, a quarter cup of wheat germ, one raw egg, and two tablespoons of vanilla extract in a blender. Puree until well blended.

Consider adding nutmeg for additional flavor. Avoid adding sugar to sweeten the shake. You can also experiment with using less milk and more yogurt, as well as additional fruits. Blueberries, raspberries, and black berries are my favorite.

It’s a healthy snack that will provide plenty of nutrition for your busy day. Don’t let the name fool you, though, as it’s a great snack even in the afternoon or in the evening.

Granola and Greek Yogurt

Granola and greek yogurt is one of the fallbacks that most fitness buffs turn to when they need a quick snack. Be careful and make sure that you use a low-fat, plain greek yogurt. Granola is a healthy and nutritious snack, but it packs a lot of calories.granola and yogurt

Keep the calories in check by limiting your snack to a half cup of granola and one cup of yogurt. Mix and match different flavors of granola to find which you like best. Just be sure to check the nutrition details to make sure you aren’t consuming more calories than you realize.

Pain in the Neck

Ever have a pain in the neck?  What about your shoulders?  Are you one of those folks that sit at a desk all day in front of a computer and are sometimes so busy that you never get up?  Well I am!  So here I am with a pain in the neck.  My shoulders hurt, my neck hurts, my back hurts and I need some kind of relief.  I work at a large software company by trade and my two wide screen computer monitors are my best friends all day.  I get so involved with work that I forget to get up and walk around.  I slouch half the time and by the end of the day I am in pain.  Does this sound like you?

The problem does not get better when I get home.  I have a 3 month old baby so I have to tend to him in the evening.  My back and neck pain is now different.  It is now moving down as I hold him in the evenings.  I’m sure the parents out there understand.  Holding a baby is no easy task especially as he gains weight with age.  What do we do about this?

It’s all about exercise!  We have to take care of ourselves.  We have to exercise.  As you know by now from reading my blog I am a huge fan of Beachbody workouts and I love helping people reach their own fitness and health goals.  I need to take care of myself too though and getting exercise helps me relieve the pain I feel in my neck and shoulders after a day of work.  I am not  a doctor and am now way endorsing a specific exercise for you, I’m just telling you what works for me.  I think that working out is a great way to relieve stress and get rid of neck and shoulder pain.

Yoga is fantastic.  P90X and P90X2 come with a great yoga workout.  This is a wonderful way to stretch everything out and feel great.  This workout is wonderful and has some great moves that help you stretch your muscles in your entire body and help you feel fantastic.  Also, make sure your posture is good.  I often notice that I am not sitting straight up or standing with a good posture.  This is very important.  Make sure you sit upright and do not slouch, this will help a lot.  The same applies when standing, stand up straight.  You don’t want that hunchback when you are older, right?
